The Real Picture

First thing to address: you've been thinking you're leaner than you are. You're not 10-12%. You're sitting at roughly 18% body fat - classic skinny fat. Low muscle mass with fat concentrated in the face and midsection. This is the main reason your face never looks the way you want in photos - the fat is sitting there and no amount of electrolyte management clears it. Debloating helps but you cannot fully electrolyte your way out of 18% body fat on your face. Getting to 10% is the single biggest lever you have.

The cheek puffiness you've been fighting isn't just fluid. A significant portion is actual fat storage. You've already been doing the potassium-sodium ratio, dandelion root, tracking macros - and it hasn't shifted because the underlying body fat is still there. Getting lean is the fix, not more diuretics.

Sardine/mackerel days (2-3x per week): Swap the ground beef at lunch for a tin of sardines or mackerel (120g drained). Same protein, better omega-3 and calcium. Add lemon juice.

Potassium-Sodium Protocol

You already cook without added salt which keeps your sodium naturally low. Given that, you don't need to chase 6,000mg of potassium - aim for around 4,000mg daily which is plenty at your sodium intake level.

  • The meal plan already gets you most of the way there: 300g potatoes (~780mg) + 250g potato/sweet potato at dinner (~650mg) + banana (~420mg) + tomatoes (~500mg) + apricots (~700mg) + kefir (~400mg) = ~3,450mg. Add a handful of raisins or an extra kiwi to close the gap.

Why This Is Not Optional

Your face sits on top of your spine. If that pillar is off, your face physically shifts, tilts, and melts downward to compensate. Forward head posture pulls the skin of your face down, drags your jawline back into your neck, and creates the appearance of recession and softness even on a lean face. The tension in your neck muscles physically drags your lower jaw backward. You are forcing yourself to look worse than your genetics.

Looking at your photos - you have forward head posture and kyphosis. Your upper back is visibly rounded and your shoulders roll forward. You also mentioned one shoulder sits lower than the other - this points to a degree of scoliosis, a lateral spinal curve that causes asymmetric loading. All three are stacking on each other and all three show up directly in how your face looks. The routine below addresses each one specifically.

You're spending most of the day sedentary - sitting, scrolling, studying. That's 12-16 hours a day training your body in the wrong direction. You cannot out-train a broken lifestyle. The routine below only works if you also fix how you exist for the other 23 hours.

The Chain - How It Works From the Ground Up

Your body is a single kinetic chain. One thing being off cascades upward:

  • Collapsed arches or flat feet cause the knees to cave inward
  • Caved knees tip the pelvis forward - this is Anterior Pelvic Tilt
  • APT causes the spine to curve into a C shape - Kyphosis
  • Kyphotic spine forces the neck to crane forward to keep your eyes on the horizon - Forward Head Posture
  • Forward head posture creates tension in the front neck muscles that physically drags the jaw and facial skin downward
  • Result: compressed neck, buried jawline, recessed-looking midface - all from posture

Looking at your photos you have visible forward head posture. This is directly affecting how your face reads and needs to be addressed as urgently as anything else in this program.

The 3 Rules Before You Start

  • Rule 1 - Thoracic first: You cannot fix a neck issue without first restoring mobility to the upper back (thoracic spine). If your upper back is stiff and rounded, your neck has to crane forward to compensate. Unlock the T-spine first or neck exercises won't work.
  • Rule 2 - Fix the pelvis before the shoulders: The pelvis is the center of gravity. If it's dumped forward (APT), your upper body has to round to counterbalance it. Fix the base before the roof.
  • Rule 3 - Release before you strengthen: You cannot strengthen a muscle that's locked tight. Stretch and release the tight muscles first, then strengthen the weak ones. Trying to strengthen against a tight antagonist muscle - the tight muscle wins every time.

Your Daily Posture Routine - Do This Every Day

Phase 1 - Release (5-7 minutes)

Do these first. They unlock the tight muscles so the strengthening exercises actually work.

  • Upper trap stretch - sit upright, drop one ear toward shoulder, hold 30-45 seconds each side. Releases the muscle pulling your head forward and up.
  • SCM stretch - tilt head back slightly, rotate to one side, hold 30 seconds each side. The SCM runs from behind your ear to your collarbone and is chronically tight from forward head posture.
  • Doorway pec stretch - forearms on door frame at 90 degrees, lean through. Hold 30-45 seconds. Tight pecs pull shoulders forward and worsen kyphosis.
  • Thoracic extension over foam roller - place foam roller horizontally across your mid-back, arch over it gently. Work up and down the T-spine for 60-90 seconds. This directly unlocks the upper back that's causing your neck to compensate forward.
  • Hip flexor lunge stretch - one knee on ground, lean forward into the hip flexor. 45 seconds each side. Tight hip flexors are the main driver of anterior pelvic tilt.

Phase 2 - Strengthen (8-10 minutes)

These are the muscles that are weak and need to be built to hold your posture correctly.

  • Chin tucks - 3 sets x 15 reps, 2 second hold - the most important exercise in this entire section. Strengthens deep neck flexors and directly raises the hyoid. Pull head straight BACK not down. Feel tension under the jaw and along the front of the neck. If you only feel it in the back, you're nodding instead of retracting. Reset.
  • Wall angels - 3 sets x 10 reps - stand with back against wall, arms at 90 degrees, slide arms up and overhead and back down keeping contact with wall throughout. This strengthens the lower traps and rhomboids that hold your shoulders back.
  • Band pull-aparts - 3 sets x 15 reps - hold a resistance band at chest height with arms straight, pull it apart until your hands are wide at your sides. Squeezes the shoulder blades together. Directly counteracts the rounded shoulders from kyphosis.
  • Dead bug - 3 sets x 10 reps each side - lie on back, arms up, knees bent at 90 degrees. Lower opposite arm and leg toward the floor while keeping lower back pressed to the floor. Strengthens the deep core which stabilizes the pelvis and prevents APT.
  • Glute bridges - 3 sets x 15 reps - lie on back, feet flat, drive hips up and squeeze glutes hard at the top. Weak glutes are a primary driver of anterior pelvic tilt.
  • Side plank - 3 sets x 30 seconds each side - specifically for the scoliosis. Hold on the weaker/lower shoulder side for an extra 10 seconds each set to strengthen the lateral chain on that side. This directly addresses the uneven loading from the spinal curve.
  • Single arm dumbbell row - unilateral - do 1 extra set on the weaker shoulder side when doing rows in the gym. Building the weak side musculature is the main corrective tool for mild scoliosis.

Phase 3 - Daily Habits (All Day)

This is the part most people ignore. One hour of corrective work against 15 hours of bad posture is a losing battle.

  • Phone at eye level at all times. Every minute you look down at your phone with your head drooped is training forward head posture. Buy a phone stand or hold it up.
  • Screen at eye level. If you're studying or at a desk, your monitor or laptop should be at eye level. A laptop riser costs nothing and is one of the highest return purchases you can make.
  • No resting your head on your hand. This asymmetrically loads the neck and contributes to facial asymmetry over time.
  • Sit back in the chair, not hunched forward. If you lean forward at a desk for hours, your spine is in flexion the entire time.
  • Don't cross the same leg every time. Sit with hips level to avoid loading one side of the pelvis more than the other.
  • Keep your room cool and dark for better sleep quality

Swimming - Let Me Know if This Is Accessible for You

Water is the only environment where gravity stops compressing your spine. When you swim, the water decompresses the spine, physically pulls your head out of your shoulders, lengthens the neck, and floats the jaw forward. It resets the entire facial platform in a way no land exercise can replicate. If you have that compressed neck and buried jaw look, swimming is one of the fastest ways to start unraveling it.

Let me know if you have access to a pool - whether it's a gym pool, community pool, or anything else. If you do, here is your swimming protocol:

  • Frequency: 2x per week - can be on rest days from the gym
  • Duration: 30-40 minutes per session
  • Session structure:
  • - 5 min easy freestyle warmup at comfortable pace
  • - 10 min backstroke - this is the main one for posture. Backstroke forces the thoracic spine into extension and pulls the shoulders back, the opposite of kyphosis.
  • - 10 min freestyle at moderate effort
  • - 10 min mixed strokes or easy laps
  • - 5 min easy cooldown
  • Don't worry about technique being perfect. The decompression benefit happens regardless of how well you swim.
In the gym: Every upper day, rows and rear delt work are non-negotiable. Face pulls, rear delt flies, and cable rows directly strengthen the muscles that hold your head and shoulders in the right position. These aren't optional accessories - for you they're corrective work.
You're sedentary outside the gym right now. That means your actual daily calorie burn is way lower than you think. This is a big part of why the deficit isn't working as fast as it should.

Steps - Non-Negotiable Baseline

  • 10,000 steps every single day - this is your baseline movement target. Not a gym day, not a workout. Every day.
  • Right now being sedentary most of the day you're probably hitting 3,000-4,000. Doubling this alone will accelerate fat loss significantly without touching your training
  • Try walking 10 minutes after meals when you can - it helps digestion and keeps the gut moving but it's not mandatory

Cardio - 3x Per Week

  • Incline treadmill - 10-13% incline, 4.0-4.5mph, 25-30 minutes. Best low-cortisol fat burning cardio there is
  • Or Stairmaster - level 6-10, same duration
  • Low intensity on purpose - keeps cortisol low which directly reduces facial fluid retention
  • Do cardio on non-training days or after lifting, never before
  • This is separate from your 10k steps - both need to happen
What needs to change: You've been doing 3 sets - 2 to failure and 1 high rep "progression" set. Cut the third set entirely. It's junk volume. Two sets done properly to failure is all you need. The third set is just fatigue without additional stimulus.

The Rule - 2 Sets Per Exercise

  • Set 1: Heavy. Stop 1 rep before failure.
  • Set 2: Absolute failure. Go until the weight will not move.
  • No third set. No high rep finisher. Quality over volume.
  • Progressive overload every week - if the weight isn't going up, something is wrong.

Neck Curls - Add These

Not optional. Your neck is thin relative to your frame and thickening it directly makes your jaw look wider and your face more proportional.

  • Lie on a bench, head hanging off the edge. Tuck chin, curl head up slowly. Slow up, slow down.
  • 2-3 sets, 15-25 reps, bodyweight to start. Add to the end of every upper day.

You've been trying to debloat for a year and not seeing it stick. That's because you cannot debloat over 18% body fat - the fat stores in the face dominate. Once you're lean, the debloat protocol becomes highly effective. Run both simultaneously but understand the fat loss is the real fix.

Gut Health - Your Overlooked Problem

Cheek puffiness at your level of dietary discipline suggests gut inflammation is a significant driver. Fix it:

  • Kefir daily - one glass. 30-50 probiotic strains vs the 2-3 in yogurt. This is the most effective single gut intervention there is
  • Walk after every meal - mechanically moves food through, prevents gas and bloat from food sitting
  • Chew food properly - digestion starts in the mouth. Rushing meals forces your gut to compensate and it shows in your face
  • Ginger daily - directly reduces gut inflammation
  • Ginger daily - tea form is easiest

Sleep Position

  • Head elevated with an extra pillow - fluid drains from the face overnight instead of pooling
  • Stop using your phone in the dark before sleep - blue light delays melatonin, worsens sleep quality, increases cortisol which directly causes facial fluid retention

Emergency Flush - After Bad Days

  • Zero added sodium all day
  • Max potassium: potatoes, bananas, kiwis

  • 1 coffee + 1 dandelion root tea

Eye Area - Your Main Insecurity

The infraorbital recession is structural and can't be fully fixed without time and consistent protocol. But the passive, droopy look of the eye is trainable and you will see changes within weeks.

  • Ice roller every morning - 2 minutes under and around the eyes. Reduces puffiness and swelling fast. Do this first thing.
  • Lymphatic drainage - ring fingers, inner corner of eyes outward toward temples, then down toward ears and neck. 2-3 minutes. Guides fluid away from the under-eye area.
  • Orbicularis oculi exercise - fingers on outer corners of eyes, pull slightly up and outward, close eyes tightly against the resistance until you feel the burn. Go until you feel a clear burn then stop. Once per day, takes about 2-3 minutes.
  • Forehead relaxation - you almost certainly hold brow tension all day without realizing it. Fingertip circles across forehead and temples, 2 min, twice daily. Letting the brows drop to neutral lowers upper eyelid exposure immediately.
  • Light squint habit throughout the day - subtle lower lid engagement. Not a stare. Becomes automatic after a few weeks and changes how your eyes read permanently.

Mewing - Start Now

Entire tongue on the roof of the mouth. Back third engaged - not just the tip. Say "sing" and feel where the back of the tongue lifts. That position held all day. Mouth closed, nasal breathing, jaw relaxed. At 19 this still influences midface development.

Chin Tucks - Daily

Your forward head posture is compressing the under-jaw area and making everything look softer. This directly fixes it.

  • Stand upright, eyes forward. Pull your head straight BACK - like giving yourself a double chin deliberately.
  • Feel the tension under the jaw and along the front of the neck. If you don't feel it there, you're not in the right position.
  • 3-4 sets of 10-15 reps, 2 second hold. Daily. Progress it over time.

Mastic Gum - Masseter Development for Gonial Angle

Your gonial angles point inward rather than flaring outward - this is what's making your lower third look narrower than it should. Growing the masseters adds width and density to that area, visually correcting the inward gonia and creating a more defined lower jaw. This takes months of consistent work but the change is real and visible.

  • After meals only, never on empty stomach
  • 30 minutes once daily. Slow, deliberate chewing - focus on feeling the masseters engage on both sides
  • Even left and right. If you notice any asymmetry, load the weaker side slightly more at the start of each session
  • On top of mastic gum - eat hard natural foods daily. Tough meat, carrots, apples, nuts. Every chewing cycle is mechanical stress on the jaw that drives development

What to Upgrade

  • Swap Cetaphil for The Ordinary Glucoside Foaming Cleanser - gentler, better for post-Accutane skin
  • Replace beef tallow with The Ordinary Natural Moisturizing Factors + HA - better for your skin type, won't make you oily, supports the barrier properly without clogging pores
  • Add Benzoyl Peroxide 2.5-5% wash in the morning - apply after cleanser, leave on 60 seconds then rinse. Kills acne bacteria and keeps skin clear. Do not use at the same time as tretinoin - BP in the morning, tretinoin at night.
  • Make sure SPF is at least SPF 50, broad spectrum UVA + UVB. Best option: La Roche-Posay Anthelios UVMUNE 400 SPF 50+.

Hair - Grow It Out

The blowout taper needs to go. Short faded sides are exposing skull width and working against your face shape. You use sea salt spray which is good - your hair has natural texture and movement that works well with it. Here is what you are working toward:

  • Stop cutting it. Don't go to the barber for 6-8 weeks minimum. Let the sides and top grow in.
  • Target look: a mod cut or middle part / 60-40 parting. Longer on top with movement and texture, soft taper on the sides not shaved down. This frames your face instead of exposing skull width.
  • Get the top longer too - right now it's still too short on top to style properly.
  • Styling: Sea salt spray on damp hair, style in the direction you want, let it dry naturally or with a diffuser. Then texture powder on dry hair for definition and lift.
  • Wash 2-3x per week. Condition every wash. No sulfate shampoos.

Eyebrows - Shape First

Your brows are too arched on the bottom which is rounding them out and feminizing the eye area. The fix is simple:

  • Clean up the bottom arch with tweezers - remove the hairs that create the round arch below the brow. You want a straighter, flatter masculine shape. This single change will make a significant difference to how your eye area reads.
  • Inner corner lines up with your nostril. Outer corner reaches the outer edge of the eye.
  • Don't over-pluck - just clean the arch. Less is more here.
  • Your brow density looks decent so no minoxidil needed right now - if you want to add it later for extra density, 5% solution AM and PM.

Eyelashes

  • The Ordinary lash serum nightly - your lashes are actually good, this will make them longer and thicker over months. Apply consistently every night to lash line.
  • Lash curler - you have good lashes so curl them. Curl at the base, hold briefly, then mid-lash. Opens the eye, reduces upper eyelid exposure, immediately improves the eye area.
  • After curling, small amount of Aquaphor base to tip - holds the curl and adds healthy shine.

Beard - Keep Growing the Goatee

Keep growing it out, the goatee suits your look and archetype. The mustache style you're going for is a good direction - just keep growing it and make sure you're shaping it because right now it looks patchy and unkempt. Clean sharp lines with a trimmer, keep it at an even length, and no neckbeard - line it at the jaw.

Why You Can't Debloat Over 18% Body Fat

You've been managing electrolytes, tracking macros, taking dandelion root, and still your face won't lean out the way you want. This isn't a protocol failure - it's a body fat problem dressed up as a bloating problem.

Facial fat is real fat stored in the buccal fat pads and subcutaneous tissue of the cheeks. Electrolyte management and diuretics manipulate fluid. They cannot touch actual fat storage. You've been doing 3 sets - 2 to failure and 1 high rep "progression" set. The logic behind the third set isn't wrong conceptually but in practice it's creating junk volume without additional stimulus.

The research on training volume is clear for natural lifters: the majority of the muscle-building signal comes from the last few reps of a set taken close to failure. The first set taken to 1 rep before failure primes the muscle. The second set taken to absolute failure delivers the maximum stimulus. The third set at that point is just additional fatigue on an already fully stimulated muscle with diminishing returns.

What matters more than a third set is progressive overload on the two sets you already do. If your incline press went from 60kg to 65kg, that's more meaningful than any extra set at the same weight. Track the weights, add load weekly, and keep intensity high on two sets. That's the most efficient path to muscle growth especially in a calorie deficit where recovery is already limited.
